Your body clock is set primarily by light. Specialized receptors in the retina, most sensitive to short-wavelength blue light, tell the brain what time of day it is. Bright light in the evening delays that clock and suppresses melatonin release, which is why a brightly lit late evening reliably pushes bedtime later and makes waking harder.
WHAT THE EVIDENCE SUPPORTS AND WHAT IT DOES NOT. That evening light suppresses melatonin and delays circadian timing is well established. What is much weaker is the popular claim that a phone at arm's length is a major cause of insomnia. Screens are dim compared with daylight, and studies on blue-blocking glasses show modest and inconsistent effects. For most people the bigger problems are total evening brightness in the home, and what the screen is doing to their arousal level — a stressful email or an addictive feed keeps you awake far more effectively than the wavelength of the backlight.
PRIORITY 1: DIM THE ROOM, NOT JUST THE SCREEN. Overhead lighting in a typical living room delivers far more light to your eyes than a phone does. Two hours before bed, switch to low lamps at eye level or below, and use warm bulbs. This single change usually does more than any device setting.
PRIORITY 2: FIX THE CONTENT AND THE TIMING. Set a hard stop for work email, news and anything that reliably makes your heart rate rise. Reading, whether on paper or a dim e-reader, is a different activity from scrolling even though both involve looking at something. If you use your phone in bed, the association between bed and alert engagement is the durable damage, not the photons.
PRIORITY 3: USE NIGHT MODES, BUT DO NOT OVERRATE THEM. Night Shift, dark mode and similar features shift screen color warmer and reduce output somewhat. They are free and harmless, so use them, but treat them as a small optimization rather than a solution. Reducing overall brightness matters more than shifting hue.
PRIORITY 4: GET BRIGHT LIGHT IN THE MORNING. The other half of the equation is the one people skip. Ten to thirty minutes of outdoor light within an hour of waking anchors your body clock and makes evening sleepiness arrive on time. A morning walk usually beats any evening intervention for people whose bedtime keeps drifting later.
BLUE-BLOCKING GLASSES. Amber lenses worn in the last two to three hours before bed reduce short-wavelength exposure. Evidence is mixed, with the clearest benefits reported for people with delayed sleep timing or shift workers. If you try them, wear them consistently for at least two weeks and keep everything else the same so you can judge whether they help you.
THE BEDROOM ITSELF. Once you are in bed, the goal is darkness. Blackout curtains or a sleep mask remove streetlight and early sunrise, both of which fragment the light second half of the night. Cover or remove bright standby LEDs. If you need a light for nighttime bathroom trips, use a dim warm nightlight rather than an overhead fixture, which delivers a full circadian signal at 3am.
A REALISTIC EVENING ROUTINE. Two hours out: dim the house and switch off overhead lights. One hour out: stop work, news and anything demanding; screens allowed but dim and passive. Thirty minutes out: something offline and calm if you can manage it. Lights out: fully dark room, cool temperature, phone charging outside the bedroom or at least out of reach.
